Build a plate, not a single hero food
A breakfast that lasts usually combines a protein source, a high-fiber carbohydrate, and some unsaturated fat. Eggs with vegetables and toast, yogurt with berries and seeds, or leftover dal with rice all follow the same pattern even if they look different on the plate.
Sweet drinks and refined cereals digest quickly. That is why you can feel hungry again before a late-morning meeting even after eating “something.”
Five combinations worth rotating
- Greek yogurt, sliced banana, and a spoon of peanut butter
- Vegetable omelette with a small portion of millets or whole-grain roti
- Overnight oats mixed with milk or fortified soy milk and chia
- Leftover grilled fish or paneer with cucumber and fruit
- Smoothie only if you include yogurt or tofu and keep fruit to one serving
If mornings are chaotic
Prep the night before: boil eggs, portion yogurt cups, or cook a pot of oats. Keep fruit washed. A five-minute breakfast you actually eat beats an elaborate plan you skip. If you take thyroid or other morning medication, follow your clinician’s timing advice around food.
